Gerald is fibermaxxing. He refers to his own colon, without irony, as "the project." His fridge has become a wall of mason jars, each one soaking something, each one bloating gently like a small ambitious swamp. He has not been invited to a dinner party in some weeks, because Gerald now steers every conversation toward transit time, and Gerald wants to know about yours.

And here is the deeply annoying thing I am obligated, as a person who checks the facts, to report: Gerald is basically right. Not about the mason jars. Not about the sign-off ("stay regular," which he now writes even on sympathy cards). But about the fiber. Fibermaxxing is a real wellness trend that swept across the internet through 2024 and 2025, and its central premise — most of us eat pathetically little fiber, and we'd be healthier if we ate more — is not a fad. It's one of the most robustly proven ideas in all of nutrition. The trend is silly. The science underneath it is not. Let me give you the science, clearly, so that you can be right like Gerald without becoming Gerald.

The Fiber Gap Is Real, and You Are Almost Certainly In It

Start with the hole we're all standing in. The recommended intake is roughly 25 grams a day for women and 38 for men — or, if you like a single rule, about 14 grams for every 1,000 calories you eat. That's the target, set by the Institute of Medicine.

One day a man is normal. He waves; he complains about the parking. The next, he refers to his own colon as “the project.”

Now the actual numbers. Most adults get around fifteen grams a day. By some measures, only about five percent of adults hit the recommended amount — which means roughly ninety percent of women and ninety-seven percent of men fall short. This isn't a case of a few people needing a tune-up. It's a near-universal deficiency, hiding in plain sight, in one of the few dietary things the entire scientific establishment actually agrees on. Gerald, God help us, found the one wellness trend that survives contact with a nutritionist.

But "eat more fiber" is where most articles stop, and that's the lazy part. Fiber isn't one thing. It's at least two, and understanding the difference is the whole game.

The Two Families: Soluble and Insoluble

Fiber is the part of a plant your body can't digest. It sails through your small intestine intact — and that "intact" is the entire point, because what it does along the way is where the magic lives. It comes in two broad families, and most real foods contain both.

Soluble fiber dissolves in water and turns to gel. Picture the goo a spoonful of chia seeds makes in a glass, or the slick body of cooked oatmeal. That gel is a worker. It slows down digestion, which blunts the sharp blood-sugar spike after a meal. It physically traps some cholesterol and escorts it out, which is why soluble fiber measurably lowers LDL — the "bad" cholesterol. And it makes you feel full, because gel is heavy and slow and your stomach notices. Soluble fiber is the one doing the metabolic work: blood sugar, cholesterol, satiety. You find it in oats, barley, beans, apples, citrus, avocado, psyllium, chia, and fenugreek.

Insoluble fiber does not dissolve. It's the structural stuff — the skins, the husks, the strings, the wheat bran, the crunch. It doesn't turn to gel; it holds water like a sponge and adds bulk. This is the fiber your grandmother called "roughage," and its job is beautifully simple: it makes everything move. It speeds transit through the gut and it is, bluntly, the difference between regularity and misery. You find it in whole grains, wheat bran, nuts, seeds, and the skins of your fruits and vegetables.

Here's the elegant part: an apple is a lesson in both. The soft flesh is rich in soluble pectin; the skin is insoluble. Eat the whole apple and you get the full curriculum. Peel it and you've thrown away half the class. (There are two other useful words the nutritionists use: viscous — the gel-forming fibers like beta-glucan and psyllium, which are the ones that lower cholesterol and blood sugar — and fermentable — the ones your gut bacteria can actually eat. Which brings us to the best part of this entire subject.)

The Secret Civilization That Eats Your Vegetables For You

This is the part that turned me from a fiber skeptic into a quiet evangelist, and it is real, and it is astonishing.

You do not digest most fiber. But you are not the only one eating. Down in your large intestine lives a teeming civilization of tens of trillions of bacteria — your gut microbiome — and to them, the fiber you couldn't break down is a feast. They ferment it. And in the act of eating your leftovers, they produce a class of molecules called short-chain fatty acids — chiefly butyrate, acetate, and propionate — that turn out to be quietly essential to keeping you alive and well.

Butyrate is the one to know. It is the preferred fuel of the cells that line your colon — they run on it directly. It helps hold the gut barrier tight (the wall that keeps the contents of your intestine from leaking into the rest of you), it calms inflammation, it tunes your immune system, and it even reaches up into your cells and influences which genes switch on and off. And here's the kicker: your body's supply of butyrate is largely limited by how much fermentable fiber you feed those bacteria. Starve them of fiber, and they starve you of butyrate. This is not a supplement you buy. It's a chemical your own inner ecosystem manufactures, for free, in exchange for you eating your plants.

Fiber, in other words, is a prebiotic — food for your good microbes. Feed the Bifidobacteria and Lactobacillus and they flourish, crowd out the troublemakers, and make those healing compounds. Certain fibers are especially potent here — inulin (in chicory, onions, garlic), and resistant starch, a marvelous quirk of chemistry found in cooked-then-*cooled* potatoes and rice, green bananas, and legumes. Cool your cooked rice overnight and part of its starch reforms into a shape your enzymes can't touch — so it travels down to the bacteria instead, and becomes some of the best butyrate fuel there is. You can, quite literally, make your leftovers healthier by leaving them in the fridge.

What All This Actually Buys You (The Proof, Not the Promise)

It would be easy to wave hands here, so let me give you the hard evidence, because it's genuinely staggering.

In 2019, researchers published the largest analysis of fiber and health ever assembled, in The Lancet — pooling 185 observational studies and 58 clinical trials, covering roughly 135 million person-years of data. The finding: people who ate the most fiber, compared with those who ate the least, had a 15 to 30 percent lower risk of dying — from any cause, and from cardiovascular disease specifically. They had 16 to 24 percent lower rates of coronary heart disease, stroke, type 2 diabetes, and colorectal cancer. And it was dose-dependent in the most encouraging way: every extra 8 grams of fiber a day lowered the risk of these outcomes by 5 to 27 percent, with the benefits still climbing past 25 to 29 grams a day. The more you ate, the better you did.

Zoom into the specifics and the mechanisms line up:

  • Heart: The viscous soluble fiber beta-glucan in oats and barley reliably lowers LDL cholesterol — the evidence is so solid that the U.S. FDA has authorized an official health claim: about 3 grams of beta-glucan a day can reduce heart-disease risk. Psyllium earns the same claim at 7 grams a day of its soluble fiber, dropping LDL by roughly 5 to 10 percent.
  • Blood sugar: that gel slowing everything down flattens the post-meal glucose curve — which is why fiber is central to managing and preventing type 2 diabetes.
  • The gut, top to bottom: the strongest cancer link of all is colorectal cancer, where fiber — cereal and whole-grain fiber especially — is consistently protective.
  • Weight: fiber fills you up for very few calories, which is the least gimmicky appetite suppressant ever discovered.

This is the rare wellness claim that is under-hyped. Gerald is annoying. Gerald is also, infuriatingly, adding years to his life at the bins.

Where to Actually Get It (A Field Guide, With Real Numbers)

Enough theory. Here is where the fiber actually lives, in grams, so you can stop guessing.

The gel-forming soluble stars: - Chia seeds — about 11 grams of fiber per ounce (that's two tablespoons), and they absorb up to ten times their weight in liquid, which is the gel in Gerald's jars. Rich in the soluble mucilage that slows digestion and lowers cholesterol. - Psyllium husk — the soluble champion, roughly 70 to 80 percent soluble fiber, about 5 grams per tablespoon. (It's also, as we'll see, a laxative — the gentle kind.) - Fenugreek seeds — around 25 grams of fiber per 100 grams, much of it a soluble, gel-forming, prebiotic fiber called galactomannan. This is the quiet workhorse behind fenugreek's long medicinal reputation for steadying blood sugar and lowering cholesterol. - Oats — the beta-glucan delivery system. A bowl of oatmeal, plus the heart claim above.

The bulk-building everyday heroes: - Legumes — the undisputed champions of ordinary food. Half a cup of cooked lentils is about 7 to 8 grams; black beans, chickpeas, and split peas all land in that same generous range. - Raspberries8 grams in a single cup, one of the highest of any fruit. Pears and apples (with the skin!) bring pectin; avocado is about 5 grams per half. - Vegetables — an artichoke is a fiber bomb at 7 to 10 grams; Brussels sprouts and broccoli are dependable; and the whole leafy, cruciferous cast. - Nuts and whole grains — almonds run about 3.5 grams an ounce; whole wheat, brown rice, and quinoa carry the insoluble load.

The strategy isn't a supplement. It's variety — a little soluble, a lot of insoluble, across real plants, every day.

Two Things Nobody Told You: Coffee and Laxatives

Now the fun facts, both true, both verified.

Your coffee contains fiber. I did not believe this either. But a 2007 study in the Journal of Agricultural and Food Chemistry measured it directly: brewed coffee carries soluble dietary fiber — between about 0.5 and 0.75 grams per 100 millilitres — released from the coffee's cell walls and roasting compounds (the melanoidins that make it brown). A normal cup delivers up to roughly 1.8 grams of fiber, which the researchers noted is more than you'd get from a glass of wine or orange juice. Now the honest caveat, because I will not let a fun fact become a lie: this is a modest amount. A cup or two is a small, pleasant bonus — not a fiber strategy, and absolutely not a reason to drink a pot a day. But the next time someone tells you coffee has no redeeming nutritional qualities, you may, gently, correct them.

And laxatives are mostly just fiber with a marketing budget. If Gerald's regime ever fails him, here's the real map, straight from the clinic. Bulk-forming laxatives — psyllium (Metamucil), methylcellulose (Citrucel) — are literally fiber: they draw in water, bulk and soften the stool, and are considered the gentlest, the safest, and usually the best to try first. Only if that isn't enough do you step up to osmotic laxatives (like MiraLAX, which pulls water into the colon) and then, as a last resort, stimulant laxatives (senna, bisacodyl), which whip the colon muscles into action and are not meant for routine, long-term use. The foundation of the whole pyramid is the least glamorous advice imaginable: fiber, and enough water. The wellness industry has sold you back, at a markup, the thing that was in the beans the whole time.

The Part Where I Beg You Not to Be Gerald

Because I like you, here is the honest warning, and it matters: fiber is wonderful, and you can absolutely do it wrong.

The single biggest mistake — the one that turns a good idea into a bad weekend — is going from zero to a hundred overnight. Your gut bacteria are a civilization, and civilizations don't like sudden regime change. Leap from your sad fifteen grams to fifty or seventy in a day and you will be rewarded with gas, bloating, cramping, and a digestive system in open revolt — the exact opposite of the comfort you were chasing. In rare cases, an enormous fiber load without enough fluid can even form a hardened, indigestible mass and block the intestine outright. Fiber without water isn't a health kick; it's a plumbing problem.

So do it the boring, correct way. Increase slowly — the standard clinical advice is no more than about 5 grams a week. Drink water, because fiber's whole method is absorbing it. Favor whole foods over powders, because a bean gives you fiber and protein and minerals and the resistant starch, while a scoop of isolate gives you one trick. And if you have a real gut condition — IBS, Crohn's, diverticulitis, a slow stomach — talk to an actual doctor first, because for you the rules genuinely differ. This is not medical advice. It is a man being enthusiastic about vegetables, responsibly, which is the only way I know how to be enthusiastic anymore.

So Here's Where All of This Has Been Quietly Pointing

Strip away the memes and the mason jars, and fiber says one simple, ancient thing: eat more plants, and eat better ones. Real plants. Whole ones, skins on, roots and seeds and leaves, grown in living soil and eaten close to the ground they came from. That's the whole secret. It always was.

Herbs for the kitchen, spices for the table, medicinal plants grown properly and honestly — all of it out of soil I built from the ground up, worm by worm.

That's not a metaphor. That's a business plan I lie awake over.
